There are seven senior-friendly mobility exercises you can do at home using just a chair and the occasional use of a TRX® Suspension Trainer™. These exercises help keep your body strong, balanced, and ready to face daily activities.
The first exercise is Cactus Arms. This exercise opens the chest, flexes the shoulders, and improves posture. To do it: Sit or stand up straight, raise both arms in line with your shoulders, then bend your elbows 90 degrees with your palms facing forward. Gently pull your shoulder blades back while opening your chest, hold for 3–5 breaths, then slowly release. Repeat 5–10 times.
The second exercise is Bird Dog. This exercise trains balance, coordination, and strengthens the abdominal, back, and hip muscles. Start on all fours, tighten your abs, then extend your right arm forward and your left leg back. Hold for a moment, then return to the starting position. Switch sides with your left arm and right leg, repeating 5–10 times per side.
The third movement is a Semi-Squat with TRX. Squats help with everyday activities like getting up from a chair or climbing stairs. With TRX, the load on your knees is lighter and the movement is safer. How to do it: Stand facing the TRX and grasp the handles with both hands. Position your feet hip-width apart, then slowly bend your knees as if sitting in a chair, keeping your chest up. Use the TRX only for balance, not for pulling yourself up. Push through your heels to return to standing and repeat 10–15 times.
The fourth movement is Side Bends. This movement increases the body's lateral flexibility, which is important for activities like reaching or picking up objects. Stand up straight with your feet hip-width apart, raise one arm overhead while the other is at your waist. Inhale, then exhale as you slowly tilt your body to the side. Feel the stretch in your waist and side, then return to center and switch sides. Repeat 5–8 times per side.
The fifth movement is the Low-Back Rotation Stretch with TRX. This movement helps loosen a stiff lower back caused by prolonged sitting. Hold one TRX handle with both hands, slide your feet slightly forward for a gentle pull, then shift your weight to your right leg and slowly rotate your body to the left. Hold for 15–30 seconds, then return to center. Alternate sides 2–3 times.
The sixth movement is the Seated Hamstring Stretch. This hamstring stretch prevents stiffness while walking and helps reduce lower back pain. Sit on the edge of a chair, straighten one leg forward with your heel on the floor and your toes pointing up. The other leg remains flat on the floor. Sit up straight, then lean forward from the hips until you feel a stretch in the back of your thigh. Hold for 15–30 seconds, then switch legs. Repeat 2–3 times per leg.
The seventh movement is the TRX Ankle Strengthener, which strengthens the ankles to maintain balance and prevent falls. Grasp the TRX handles for balance, stand with your feet hip-width apart, then slowly raise your heels until you're standing on your tiptoes. Hold for 2–3 seconds, then slowly lower. Repeat 10–15 times. For a more challenging position, you can do this on one leg or close your eyes, but be careful.
To make this exercise more effective, there are a few things to keep in mind. Use a support like a TRX for stability, do it regularly 2–3 times a week, listen to your body and don't force movements that cause pain, stay hydrated by drinking enough water, and it's best to consult a doctor before starting a new program.
